It’s 4:44 PM. You’ve been grinding since sunrise, your coffee from 10:00 AM is a distant memory, and your brain feels like it’s trying to process data through a thick fog. You’re staring at the same email for the fourth time. Your posture has collapsed into a question mark.
Most people call this the "afternoon slump" and reach for a sugary snack or a third energy drink that’s going to wreck their sleep later. But you aren’t "most people." You are a leader, a high-performer, and, whether you feel like it right now or not, a role model.
The 16:44 slump isn’t a sign of failure; it’s a biological reality. But letting it dictate the end of your day? That’s a choice.
As a Veteran and an executive coach, I’ve seen this exact moment break the momentum of some of the most powerful people I know. They think they need an hour-long nap or a complete overhaul of their schedule. They don't. They need a 5-minute Shyft.
Let’s talk about how to Regulate, Rebuild, and Rise so you can step into the excellent version of yourself before the clock hits 5:00 PM.
The Science of the Slump: Why 16:44?
Your body operates on a 24-hour circadian rhythm, but it also has a secondary 12-hour cycle called the circasemidian rhythm. About 12 hours after your deepest sleep, your core body temperature drops, and your cortisol levels dip. For most high-achievers who start their day early, this biological "low tide" hits right around 4:44 PM.
This isn't about willpower. It’s about physiology. However, a "Role Model Mindset" means taking ownership of your biology rather than being a victim of it. You don't "wait" for energy to come back; you generate it.
If you want to know where your energy leaks are coming from beyond just the afternoon dip, I highly recommend taking the Life Alignment Assessment. It’ll show you exactly where your personal leadership and wellness are out of sync.

The 5-Minute Performance Reset Protocol
You don't need a gym. You don't need a meditation cushion. You need five minutes and the willingness to lead yourself through a transition. This protocol is a condensed version of the principles I teach in my 34 Minute Mindful Method, designed to snap you back into your potential.
Minute 0–2: Regulate Through Movement (The "Rise" Phase)
The fastest way to change your state is to change your physiology. When you’re slumped at your desk, your breathing is shallow and your circulation is stagnant.
The Action: Stand up. Now. Perform two minutes of high-intensity movement. This could be jumping jacks, air squats, or a brisk walk up and down a flight of stairs.
The Shyft: You aren't just "exercising." You are signaling to your nervous system that the mission isn't over. As a Veteran, I can tell you that movement creates morale. By forcing your heart rate up, you trigger a small release of cortisol and adrenaline, nature’s "wake-up call."
Minute 2–3: Environmental Calibration
Your brain is incredibly sensitive to external cues. If you’re sitting in a dim room staring at a blue-light screen, your brain starts producing melatonin, the sleep hormone.
The Action: Seek light and hydration. Step outside for sixty seconds and look at the sky (not the sun). If you can’t get outside, stand by a window or turn on every bright light in your office. While you do this, drink 8–12 ounces of water.
The Shyft: Dehydration is the silent killer of cognitive performance. By the time you feel thirsty, you’re already operating at 80% capacity. Lighting and hydration tell your body it is still "daylight" and "prime time."
Minute 3–4: The Tactical Reset (The "Rebuild" Phase)
Now that your body is awake, we need to settle your mind. High performance isn't about being frantic; it's about being focused.
The Action: Box Breathing.
- Inhale for 4 seconds.
- Hold for 4 seconds.
- Exhale for 4 seconds.
- Hold for 4 seconds.
Repeat this for one minute.
The Shyft: This isn't "woo" language; this is a tactical tool used by elite performers and Veterans to regulate the autonomic nervous system. It moves you out of the "fight or flight" (or "slump and mope") state and back into a state of grounded authority.

Minute 4–5: Decision Dominance
The reason the 16:44 slump feels so heavy is often due to "decision fatigue." You have a dozen things left to do, and the weight of choosing what’s next is paralyzing.
The Action: Identify the one most important thing you need to accomplish before you close your laptop. Write it down on a physical piece of paper. Not a list. Just one.
The Shyft: This is self-leadership. You are taking ownership of your focus. By deciding your "next move" during your reset, you eliminate the friction of starting when you sit back down. You aren't "trying" to work; you are executing a command you just gave yourself.
Stepping Into the Excellent Version of Yourself
Why does this 5-minute ritual matter? Because how you finish your workday determines how you start your evening.
If you finish your day in a slump, you carry that low-energy, reactive version of yourself home to your family, your partner, or your personal projects. But when you use a performance reset, you transition from "Executive" to "Role Model" with intention.
You are living in the potential you know you are capable of. You are choosing to Shyft, to focus on YOU and YOUR WHY, even when your biology is telling you to quit.
If you find that even with these resets, you’re struggling to maintain that "Role Model Mindset" throughout the week, it might be time for a deeper dive. We work on these foundational self-building blocks in my Revive & Thrive Retreats and through one-on-one executive coaching.

Take Ownership Now
The 16:44 slump is coming. Maybe it’s happening right now as you read this.
You have two choices:
- Succumb to the fog and "coast" until 5:00 PM.
- Take five minutes to Regulate, Rebuild, and Rise.
The excellent version of you doesn't wait for "motivation." The excellent version of you relies on the systems you put in place.

FAQ: Mastering the Afternoon Reset
Q: Can I do this more than once a day?
Absolutely. While 16:44 is the most common slump time, you can use this 5-minute Shyft whenever you feel your focus drifting. Regulating your nervous system is a skill, the more you practice, the faster you’ll "Rise."
Q: What if I’m in a meeting at 16:44?
You can still "Regulate" subtly. Correct your posture, take three deep tactical breaths, and drink some water. As soon as the meeting ends, do your two minutes of movement to "Rebuild" your energy.
Q: Is the 34 Minute Mindful Method different from this?
Yes. The 5-minute reset is a tactical tool for immediate energy. The 34 Minute Mindful Method is a comprehensive daily framework for building long-term resilience, fitness, and mindset. Think of the 5-minute reset as the "sprint" and the 34-minute method as the "training program."
