Most high-performers hit a wall around 3:00 PM. You know the feeling. The morning caffeine has worn off, your inbox has exploded, and the "to-do" list you started with optimism at 8:00 AM now feels like a heavy weight. You start negotiating with your ambition. You calculate how many hours are left until you can "shut down," and you settle for a mediocre version of yourself just to get through the day.
But "getting through the day" isn't what a Role Model Mindset is about.
You aren't here to survive your schedule; you’re here to lead it. As a Veteran, I learned early on that performance isn't about how you start: it’s about how you pivot when the fatigue sets in. That’s why I developed the 16:44 Framework.
The 16:44 Framework is a tactical, 5-minute reset designed to be executed at exactly 4:44 PM (16:44 in military time). Why 4:44? Because it is the ultimate pivot point. It is the bridge between your professional output and your personal presence. It’s the moment you decide whether you’re going to drag your work stress into your home life, or if you’re going to Shyft into the excellent version of yourself for the evening.
In just five minutes, you can Regulate, Rebuild, and Rise. Here is exactly how to do it.
The Science of the Afternoon Slump
Before we dive into the "how," let’s talk about the "why." Your brain operates on ultradian rhythms: 90-minute cycles of high-frequency brain activity followed by lower-frequency periods. By the time 4:00 PM rolls around, you’ve likely pushed through four or five of these cycles. Without a conscious reset, your prefrontal cortex: the part of your brain responsible for decision-making and emotional regulation: is essentially "dimmed."
This is where the Shyft happens. If you don't intentionally reset, you operate from a place of scarcity. You become reactive instead of proactive. You lose your "Y Factor": the core reason why you’re doing this work in the first place.
The 16:44 Framework forces a state change that clears the mental cobwebs and re-engages your Role Model Mindset.

Minute 1: Regulate (The Nervous System Reset)
The first step is foundational. You cannot lead others if you cannot lead your own nervous system. Most executives are stuck in a state of "sympathetic overdrive": constant fight-or-flight.
At 16:44, stop what you are doing. Close your laptop. Put your phone face down.
The Action: Perform 60 seconds of box breathing (inhale for 4, hold for 4, exhale for 4, hold for 4).
The Goal: This signals to your brain that the "threat" (the deadlines, the emails, the friction) is over. You are regulating your internal environment so you can rebuild your external focus. This is a key component of my leadership training programs: true authority begins with self-regulation.
Minutes 2-3: Rebuild (The Identity Shyft)
Now that your breath is steady, it’s time for the mental Shyft. This is where you reconnect with your "Y Factor." Ask yourself: Who am I showing up as for the next four hours?
If you are transitioning from the office to your family, you need to Rebuild your identity from "The Executive" to "The Role Model."
The Action:
- Identify the one "win" from the day. Just one.
- Explicitly state your "Why" for the evening. (e.g., "I am resetting so I can be the present, energetic parent/partner my family deserves.")
- Check your alignment. Use the Life Alignment Assessment to see where your energy is actually going versus where you want it to go.
By focusing on "The Y Factor," you move from a mindset of "I have to do this" to "I am the person who does this." This is foundational self-building. You are stepping into the potential you know you are capable of.
Minutes 4-5: Rise (The Energy State Change)
Physicality dictates reality. You cannot think your way into a high-performance state if your body is slumped in a chair. To finish the day strong and start your evening with vitality, you must move.
The Action: Two minutes of high-intensity movement. This isn't a full workout; it's a state change.
- 20 air squats
- 20 jumping jacks
- 1 minute of shadow boxing or stretching
The Goal: This creates a surge of endorphins and oxygenates your blood. It’s the "Rise" in the Regulate → Rebuild → Rise sequence. It mimics the energy we cultivate in my 34 Minute Mindful Method, where we prioritize consistency over perfection. You don't need an hour in the gym to change your state; you need five minutes of intention.

Living the Role Model Mindset
The 16:44 Framework isn't just about productivity; it's about integrity. It’s about being the same high-level leader at the dinner table that you are in the boardroom. As a Veteran, I know that discipline is the highest form of self-love. When you discipline your transitions, you protect your peace.
When you implement this 5-minute reset, you stop being a victim of your schedule. You start taking ownership. This is what it looks like to live in your potential. You aren't begging for more time; you are maximizing the time you have.
If you find yourself constantly drained by the afternoon, it’s often a sign that your daily "operating system" needs an upgrade. This is exactly what we dive into during my C-Suite Executive Coaching sessions. We look at the gaps between your current performance and your true potential and build the tactical bridges to close them.
Your Call to Action
Don't just read this: execute it. Set an alarm for 16:44 today. When it goes off, step into the framework.
- Regulate: 1 minute of box breathing.
- Rebuild: 2 minutes of identity Shyft (The Y Factor).
- Rise: 2 minutes of movement.
You have the inherent capacity for excellence. You just need the framework to unlock it.
If you’re ready to stop settling for "fine" and start living for "exceptional," let’s talk. Whether it's through a deep dive in my coaching programs or joining a community of like-minded leaders, the path to your highest version starts with a single Shyft.
